- Use the first two weeks to assess whether you can run easily for 30-45 minutes and perform scaled versions of every station with stable technique.
- Train four days per week in the example block: two runs, one strength-and-skill day, and one hybrid session. Add rest or easy walking between demanding lower-body days.
- Keep most work submaximal. Race specificity rises in weeks 5-7, then volume falls in week 8.

Build the baseline
Before race-specific sessions, aim to tolerate 2-3 weekly aerobic sessions, one run of 45-60 easy minutes, and two weekly strength exposures without persistent pain.
Practice SkiErg, rowing, sleds, carries, lunges, burpee broad jumps, and wall balls separately at low fatigue. Technique learned while fresh is easier to retain when tired.

Use an eight-week example block
Weeks 1-2: two easy runs, one full-body strength session, one station-skill circuit. Weeks 3-4: add 4-6 controlled 800 m to 1 km repetitions and short run-to-station transitions.
Weeks 5-6: use one easy run, one threshold-style run, one strength-and-skill day, and one half-race hybrid session. Week 7 uses a controlled 60-75% simulation, not an all-out race.
Week 8 reduces total volume by about 30-50%, keeps a few short race-pace efforts, and avoids heavy soreness close to the event.

Practice running under station fatigue
Start with 3 rounds of 800 m easy-to-steady running plus one station at a scaled load. Add rounds, load, or pace one at a time.
The first 200 m after a sled or lunge station should feel deliberately controlled. Short steps and a restrained first minute can prevent a pace spike from becoming a late-race collapse.

Set race-day pacing
Use a running pace you expect to sustain after stations, not your open 1 km pace. Keep early SkiErg and row efforts below a sprint and avoid a maximal sled push that changes the rest of the race.
Practice wall-ball sets and short planned breaks. A repeatable 10-15-rep pattern can be faster than one large opening set followed by failure.

How it looks in practice
Four-day beginner week
Monday is full-body strength and sled skill. Wednesday is a 35-minute easy run. Friday is 4 x 5 minutes controlled hard. Sunday is 4 rounds of 1 km plus one scaled station.
Doubles athlete
Both partners still train all eight stations, then practice the planned work split. Use transition practice to learn how the fresher partner enters without wasting time or breaking movement standards.
Athlete without sled access
Build leg strength with squats, split squats, step-ups, loaded carries, and heavy but controlled machine work. Schedule occasional access to a suitable sled before racing because substitute lifts do not reproduce the exact skill.
Common questions
Do beginners need full HYROX simulations?
No. Partial simulations provide useful specificity with less fatigue. One controlled longer rehearsal in week 7 is enough for many first-time racers.
How much running is required?
The event contains 8 km of running in total. Most beginners benefit from two or three weekly runs before adding more station fatigue.
Which division should I enter?
Compare current official loads, movement standards, partner options, and your training history. Do not select a division from an old social post or this page alone.

The official format establishes the task. Early sport-specific research describes high cardiovascular and metabolic demand, but programming still relies heavily on established running, resistance-training, and concurrent-training principles.
The official race defines specificity
HYROX’s official format alternates eight 1 km runs with eight stations in a fixed sequence. Training should therefore prepare both the component skills and their transitions.
The event creates substantial acute demand
An emerging acute-demand study measured physiological and performance responses during a simulated or competitive HYROX context. It supports treating the event as demanding mixed-modal endurance work.
It does not show that one eight-week template is superior or that every participant needs elite training volume.
General evidence fills the gaps
Endurance and resistance-training guidance supports progressive aerobic volume, appropriately dosed hard work, strength development, and recovery.
Concurrent training can support both qualities when the weekly plan avoids repeatedly stacking maximal lower-body stress.
