A practical per-meal range is roughly 0.25 to 0.40 g/kg of high-quality protein, or about 20 to 40 grams for many adults. Bigger meals are not automatically wasted; the point is to make the whole day easier to hit.

How it looks in practice
60 kg lifter
At 1.6 g/kg/day, the target is about 96 grams per day.
That could look like 25 grams at breakfast, 30 grams at lunch, 30 grams at dinner, and a small high-protein snack. No ritual required.
75 kg lifter
At 1.6 g/kg/day, the target is about 120 grams per day.
A simple split is 30 to 40 grams across 3 or 4 meals. If dieting, pushing closer to 140 to 165 grams may make sense depending on hunger, leanness, training, and calories.
90 kg lifter
At 1.6 g/kg/day, the target is about 144 grams per day.
That is usually easier as 4 meals of roughly 35 to 40 grams than as two tiny meals and one enormous evening catch-up.
Training at 6 a.m.
If eating before training feels awful, train, then eat a protein-containing breakfast afterward.
If you can tolerate a small pre-workout meal, that is fine too. The winner is the version that lets you train well and still hit the day.
Common mistakes
- Treating 0.8 g/kg/day as the ideal target for lifters rather than a general minimum-style reference point.
